If you've ever stood in a supplement aisle side-eyeing a tub of creatine, wondering if it's going to turn you into a water-retaining, kidney-wrecked bodybuilder, you're not alone. And you've also been fed some seriously outdated information.

Let's clear this up properly, because creatine might be the single most misunderstood supplement in the wellness world, and it deserves better.

It's Not a Bulking Powder. It's a Research Darling.

Creatine has been studied for over 30 years, more than a thousand published papers deep, and the science keeps landing in the same place. The International Society of Sports Nutrition's position stand doesn't hedge on this one: creatine monohydrate is the most effective nutritional supplement currently available for increasing high-intensity exercise capacity and building lean mass during training (Kreider et al., Journal of the ISSN, 2017).

That's not a supplement brand talking. That's the consensus of the researchers who've spent decades trying to poke holes in it.

"But Is It Safe?" Yes. Genuinely.

This is the one that stops people before they start. The safety data on creatine is about as reassuring as supplement research gets: long-term studies show doses up to 30g a day for five years are safe and well-tolerated in healthy people, across age groups from kids to the elderly (Kreider et al., 2017). The kidney damage myth in particular has been tested, retested, and hasn't held up in people without pre-existing kidney conditions.

The water weight thing? Also mostly misunderstood. Yes, creatine pulls some water into your muscle cells, that's actually part of how it works, not a side effect to panic about. The strength and lean mass gains that follow are real and measurable, not just fluid sitting on a scale.

Women, This One's For You Too

If you've avoided creatine because you were worried about "getting bulky," it's worth knowing that the research doesn't back that fear up. A dedicated lifespan review on women's health found creatine supports bone density, muscle mass and strength for women specifically, an area of research that's honestly been under-studied for decades (Smith-Ryan, Cabre, Eckerson & Candow, Nutrients, 2021). You're not immune to the benefits. You've just been left out of the conversation.

And Then There's Your Brain

Here's the part that surprises most people: creatine isn't just a muscle supplement. Research out of Darren Candow's lab has shown that supplementation can improve cognitive performance, and the effect shows up most clearly when your brain is under real stress, think sleep deprivation, jet lag, or heavy mental load (Candow et al., Brain Sciences, 2023). The dose matters here though. Around 10g a day is where the research starts to show a cognitive benefit layered on top of the muscle benefit. Push into the 15-20g range and you're in the territory studied specifically for those acute, high-stress moments.

How Much, and When

Skip the "loading phase" drama you might've heard about. The simplest, most sustainable approach:

  • 3-5g a day for everyday muscle support. It takes about three to four weeks of daily use to fully saturate your muscles, no rush required.

  • 10g a day if you want the muscle and brain benefit together.

  • 15-20g a day, short-term, for genuinely acute stress: think a week of terrible sleep or a long-haul flight, not a daily habit.

Consistency matters more than precise timing. Take it with a meal, in a smoothie, wherever it'll actually become a habit.

Why We Switched to Clonapure
